Warm-up: 2rds, 10-jumping jacks, 10-air squats, 10-sit-ups, 10-push-ups, 20-pass throughs, 200m jog or 250m row

Strength: 4 x 8 @ 60% of squat cleans

*1600m run or 2k row
*2rds, 21-tuck jumps, 21-24" box step-ups
*800m run or 1k row
*2rds, 15-air squats, 15-sit-ups
*400m run or 500m row
*2rds, 9-burpees, 9-pull-ups
*5 minute cool-down walk
